How to keep muscle while losing weight
When you eat less than you burn, your body takes energy from fat and from muscle. Lifting is the signal that tells it to keep the muscle. Three habits do most of the work.
The three habits
- Keep lifting. Two to four sessions a week that train the whole body.
- Keep the weight on the bar. Heavy sets are the signal. Light, high-rep "toning" is not.
- Eat enough protein. Around 1.8 to 2.4 grams per kilogram of bodyweight each day.
What to expect from your strength
- Early on, your numbers may still climb, especially if you are new to lifting.
- After that, expect them to level off. Holding your strength while your weight drops is a win.
- You are lifting the same load with a lighter body. That is progress, even with no new records.
- One flat session means nothing. Judge by the trend over a few weeks.
How to train during a cut
- Keep the same exercises. A cut is not the time to learn ten new lifts.
- Keep the weights the same and let the reps come down a little if they need to.
- Trim sets before you trim weight. Dropping one set per exercise eases recovery.
- Keep rest times honest. Short rests turn a strength session into cardio.
- Add walking or easy cardio two or three times a week. Keep it away from leg day if you can.
How fast to lose
- A moderate deficit keeps more muscle than a crash diet. Around a fifth below maintenance is a common target.
- Losing about half a percent to one percent of bodyweight a week is a sensible pace.
- If strength falls for two or three weeks running, eat a little more or take a lighter week.

When to take a lighter week
Recovery is slower in a deficit. Take a lighter week when:
- Weights go backwards two sessions in a row.
- Joints ache, not only muscles.
- Motivation drops for more than a few days.
Halve the load for a week, keep the reps, then return to your normal weights.
